I’m Kristin, an eight-time National Team member for Team USA, an Olympic rower, and an online erg coach for high school rowers. I help athletes improve their 2k erg scores, often on a tight college recruiting timeline.
If I had to drop a significant amount of time off my 2k and do it fast, here’s exactly what I would focus on.
1. Mindset Training for the 2k Erg Test
Mindset is the first thing I would work on.For many rowers, mindset is the biggest limiter in the 2k erg test, yet it’s rarely taught well at the high school level. Mental preparation should be just as important as technique and fitness.
Start by bringing awareness to how you think about the 2k. Are you telling yourself that you always struggle on the erg? That you fall apart halfway through? That you can’t perform under pressure?
These thoughts directly affect pacing, confidence, and execution.
Next, create a plan for handling pressure. Pressure is part of racing. The athletes who perform best aren’t pressure-free; they’re prepared for it. This may include breathing strategies, reframing nerves, or focusing on execution rather than outcome.
Finally, mentally rehearse your 2k erg test ahead of time. Visualize the entire piece, especially the hardest moments, and how you’ll respond. This familiarity helps your brain stay calm and focused on test day.
2. Set a Realistic 2k Erg Goal
To improve your 2k erg score, you need a realistic and informed goal.Analyze your three most recent 2ks. Look closely at your 500-meter splits and stroke rates. Identify where your biggest slowdown occurred. Was it the third 500? Did your rate drop when things got uncomfortable?
Most rowers either go out too fast and fade or pace too conservatively and leave time on the table.
Your goal should also reflect your recent training. If you’ve been training consistently and with structure, your goal can be more aggressive. If training has been inconsistent, your goal should be adjusted accordingly.
Once you set your goal, write it down. Research shows that writing down goals increases the likelihood of achieving them by about 40 percent.
3. Create a 2k Erg Race Plan
Before your test, create a detailed 2k race plan. You should know your starting sequence, target splits for each 500, stroke rate ranges, and mental focus points for each phase of the test.
The purpose of a race plan is to eliminate decision making during the 2k. You don’t want to be guessing or negotiating with yourself mid-piece.
When fatigue hits, your plan gives you something concrete to execute.
4. Train for Your 2k Erg Goal
Improving your 2k erg time requires a structured training plan that builds backward from your goal.Your erg training plan should include a consistent warm-up, specific workouts, target splits and rates, rest intervals, cool down, and recovery work.
If you’re training with a team, your erg work should complement that training rather than compete with it. The goal is to improve performance while staying healthy, recovered, and consistent.
Even during heavy team training, high school rowers should still touch the erg at least four days per week, even if that means extra steady state before practice or additional cool down afterward.
Familiarity with the erg matters.
5. Build Erg Consistency and Skill
Finally, focus on erg consistency, not just total meters.Improving your 2k requires high-quality strokes. Keep your eyes on the monitor, track your split and rate, and aim for minimal fluctuation from stroke to stroke.
In steady state rowing, your numbers should remain stable. In harder workouts, the middle portion should stay controlled, with the first and last quarters being the fastest.
If you consistently fall off pace in the third quarter of workouts, your third 500 in the 2k will reflect that. Erg performance is a skill, and it must be trained intentionally.
Final Thoughts: How High School Rowers Can Improve Their 2k Erg Time
The 2k erg test is not just a fitness test. It’s a peak performance event that requires preparation, planning, and smart execution.Review these five steps and identify where you can improve. Even small adjustments to mindset, goal setting, or pacing can lead to meaningful drops in your 2k erg time.
